Fatty Liver Diet: What an Indian Plate Should Look Like

A practical fatty liver diet for Indian homes — what to put on your thali, what to cut, and simple swaps that help reduce liver fat without giving up roti or dal.

Fatty liver is now one of the most common findings on routine ultrasounds in India — often in people who don’t drink alcohol at all. The good news: in its early stages, liver fat usually responds well to changes in food, movement and weight. You don’t need an exotic diet. You need a better-built Indian plate.

In short: fill half your plate with vegetables, a quarter with protein (dal, paneer, curd, eggs, chicken or fish), a quarter with whole grains, and cut back hard on sugar, sweet drinks, maida and fried snacks.

What is fatty liver, in simple words?

Fatty liver means extra fat has built up inside liver cells. When it isn’t caused by alcohol, doctors now call it MASLD (metabolic dysfunction-associated steatotic liver disease, earlier called NAFLD). It is closely linked to belly fat, insulin resistance, prediabetes, diabetes, high triglycerides and PCOS.

Most people have no symptoms. Some notice tiredness, heaviness on the right side or rising liver enzymes (SGPT/ALT) in blood tests.

The fatty liver plate for Indian homes

As per the best dietician in India, Dt Archana Batra, think of your thali in four parts:

  • Half the plate: vegetables. Sabzi, salad, raita with cucumber, a bowl of vegetable soup. Aim for a mix of colours — palak, lauki, tori, bhindi, beans, gobhi, carrots, tomatoes.
  • A quarter: protein. Dal, chana, rajma, sprouts, paneer, curd, eggs, chicken or fish. Protein keeps you full and protects muscle while you lose fat.
  • A quarter: whole grains. 1–2 rotis (whole wheat, jowar, bajra or ragi) or a small katori of rice. Portion matters more than banning.
  • A small amount of fat. 3–4 teaspoons of oil for the whole day across cooking, using mustard, groundnut or rice bran oil, rotated.

Foods that help

  • Vegetables and salads at both main meals — fibre slows sugar absorption and helps weight loss.
  • Dals, legumes and sprouts — protein plus fibre.
  • Curd and buttermilk (chaas) — easy protein, cooling, and a good replacement for sweet drinks.
  • Nuts and seeds in small amounts — a small handful of walnuts, almonds or flaxseed.
  • Fish or other omega-3 sources if you eat non-veg.
  • Coffee without sugar — studies link regular coffee intake with less liver scarring. Skip the sugar and cream.

A sample day

MealWhat to eat
Early morningWater, or tea/coffee without sugar
Breakfast2 moong dal chillas with mint chutney, or vegetable poha with peanuts and a bowl of curd
Mid-morning1 fruit (guava, apple, orange or papaya)
Lunch1–2 rotis, dal, a big bowl of sabzi, salad, chaas
EveningRoasted chana or makhana, green tea or chai without sugar
Dinner (by 8 pm)Vegetable dalia or 1 roti with paneer/chicken and sabzi

This is a general example, not a personal plan — your quantities depend on your weight, activity, sugar levels and medicines.

Weight loss and movement matter most

Losing even 5–10% of body weight can noticeably reduce liver fat. Combine food changes with:

  • 150 minutes of walking a week — for example, 30 minutes on five days.
  • Strength exercises 2–3 times a week — squats, wall push-ups or resistance bands help insulin work better.
  • A 10-minute walk after dinner — it helps steady blood sugar.

When to see a doctor

See your doctor if your liver enzymes stay high, if you also have diabetes or high triglycerides, or if an ultrasound or FibroScan shows advanced changes. Don’t start herbal “liver detox” products without medical advice — some can harm the liver.

Frequently asked questions

Can fatty liver be reversed?

In the early stages, yes — liver fat often reduces with weight loss, better food and regular activity. Your doctor will track it with blood tests and scans.

Is rice bad for fatty liver?

No single food causes fatty liver. A small portion of rice with plenty of dal and vegetables is fine for most people. Large portions of rice with little protein are the problem.

Are fruits allowed?

Yes, whole fruits in sensible portions (1–2 a day) are fine. Avoid fruit juices, which behave like sugary drinks.
